We've covered the practical tools to implement ergonomic optimisations. This may seem uninteresting or irrelevant to you, or echo what others have said. However, I want to strongly emphasise that without fully utilising these recommendations to the best of your ability and making sincere efforts to optimise your positions, do not even start the exercise program yet.
You will not achieve the desired results and relief without first removing the primary stressor - your suboptimal sitting setups. No amount of exercise or therapy will help until revolutionising the ways you position your body for long hours daily. Every small adjustment accumulates to profound positive differences over time.
Take optimisation as far as you can; any investment is minor compared to costs of future back therapy and surgery from an unsupported spine. Prioritise this now, ideally before starting exercises.
